Neither one produces a fighter. What produces a fighter is a framework of athletic qualities that support the sport — movement, capacity, strength, power, and competition readiness — layered together week to week and adjusted to fit the athlete's real life. What Strength & Conditioning Actually Means for Combat Athletes

Most "MMA strength and conditioning programs" you find online are one of three things: a powerlifting split with battle ropes tacked on, a CrossFit workout with the word "fighter" in the title, or a random assortment of hard exercises done for time. None of it is programmed. None of it accounts for the fact that a combat athlete is already getting beat up three to six days a week in sparring, rolling, and drilling.

Real strength and conditioning for a fighter is not "make the fighter tired." It's the opposite. It's making the fighter more capable of tolerating the beating they're already taking, while adding the physical qualities that skill training alone can't produce.

That means the S&C session has to complement the sport, not compete with it. It has to build up what skill work breaks down. It has to peak the athlete when it matters and back off when it doesn't. And it has to be organized around the physical demands of an actual fight — not the physical demands of a bodybuilding show or a running race.

Here's the honest test: after twelve weeks of your S&C program, is the fighter faster, stronger, more durable, and gassing later in rounds? If not, the program failed — no matter how "hard" the workouts felt.

The framework below is how I organize it.

The PHYSICAL Performance Pyramid

Every physical quality a fighter needs sits inside a five-tier pyramid. These are the athletic qualities that support the skill and the sport — not a linear checklist you finish one tier at a time.

Tier 1 — Movement Tier 2 — Capacity Tier 3 — Strength Tier 4 — Power Tier 5 — Competition

The order matters, but not the way most people think. Yes, you have to earn the tier above by owning the tier below. A fighter who can't hip hinge shouldn't be doing heavy plyos. A fighter who gases in round two shouldn't be maxing out. But once the base qualities are there, the tiers don't get trained one at a time — they get layered week to week, with the mix adjusted based on the athlete's skill load, recovery status, and where they are in the competition cycle.

Some weeks a fighter needs more capacity. The next week he needs a stronger strength emphasis. The week after that, more power and less capacity because sparring picked up. Sometimes he needs a variety of stimulus in the same week — a little of each tier — because he's rebuilding after a break, or camp starts in six weeks and he needs everything at once.

The tiers are the vocabulary. The weekly plan is the sentence. You're always training a mix — the mix just shifts based on what the athlete needs right now.

Tier 1: Movement

Movement is the foundation. It's the stuff we were all supposed to build through an active childhood — body awareness, control, coordination, joint availability, breathing under load, the ability to move through your own frame without falling apart.

Most of us don't have that anymore. We grew up in cars, at desks, on phones, in front of computers. Comfort and convenience built a generation that goes from bed to seat to seat to seat to bed. Then we walk into the gym or the fight room and try to load a body that never developed the raw movement literacy in the first place.

This tier is about getting you moving well, feeling good, and shoring up the weak links. Not "warm-up." Not "mobility as an afterthought." The reclaim of the movement quality a sedentary life stole.

Can the athlete squat below parallel without his knees caving. Can he hip hinge without rounding. Can he overhead press without his ribs flaring. Can he brace his core without holding his breath. Can he rotate through the hips without dumping into the low back. Can he breathe through his nose under moderate load. Can his foot, ankle, and big toe do their jobs. Can his neck take a load without shutting down.

This is where the basic human movement patterns get their attention — rocking, rolling, crawling, breathing, articular circles, loaded carries, unilateral work, glute and foot work, deliberate mobility with intent (not vibes). The pre-programming your body needed by age five and didn't get. It looks like nothing. It changes everything.

What to train: joint prep and articular work, loaded carries, unilateral drills, deliberate mobility, single-leg deadlifts, sled work, glute activation, foot and big-toe strength, nasal-breathing work, neck strengthening.

This tier never leaves the program. Even at peak fight-camp intensity, the movement tier stays in the weekly mix — 10-20 minutes a session, sometimes more, never zero. The athlete who keeps his movement tier alive is the athlete who's still training at 40, at 50, and beyond.

Tier 2: Capacity

Capacity is the ability to do sustained useful work with load at moderate intensity, over and over, without breaking down. In the S&C world this quality is called strength endurance — and it's the physical trait that separates the fighter who's still working in round four from the one who's leaning on the fence.

The farm-boy example is worth understanding. Blue-collar guys, farmhands, tradesmen, guys who work with their hands and their backs all day — they're notorious for showing up to a training room and being a nightmare to grapple. Not because they lift heavy. Because they've done low-to-moderate-intensity work for hours on end, day after day, for years. They built a base of strength endurance without ever setting foot in a gym.

Most of us don't have that background anymore. We have to build the same quality on purpose. And the good news is that the tools for it are cheap, forgiving, and fun to use.

Some ways to build capacity:

  • Loaded carries — sandbags, farmer walks, suitcase carries, front-rack carries, overhead carries. Carry heavy things for time or distance.
  • Sleds — drags, pushes, marches. Load and go.
  • Sledgehammer work — tire strikes, ground strikes. Rotational and full-body.
  • Rope work — battle ropes, rope pulls, rope climbs. Grip and grind at moderate intensity.
  • Maces and Bulgarian bags — swings, flows, complexes. Rotational and asymmetric load.
  • Mop bar / landmine flows — sustained circuits at moderate load.
  • Kettlebell flows — swings, cleans, presses, snatches strung together at a working pace.
  • Real-world labor — chopping wood, digging, mopping the mat, loading and unloading. If you can get it, it's the best of them all.
  • Cardiac output work — 30-60 minutes at conversational pace, on a bike, rower, sled, ruck, or trail. This is the polished expression of the same quality — zone 2 cardio.
  • Tempo intervals — 200s, 400s, sled marches, sub-maximal circuits. A step up in intensity without dropping into glycolytic hell.

How to progress it. Start with time or distance you can hold without breaking form. Add duration first. Add load second. Add complexity third. Six weeks of thirty-minute sandbag carries builds more usable capacity than six weeks of chasing puke on the rower. When the base is there, you can bring in the harder tempo work.

Capacity, like movement, stays in the weekly mix year-round. The volume shifts. The intensity shifts. But you never fully drop it — you either have a base or you don't, and building it back from zero is expensive.

Tier 3: Strength

Strength is what most people picture when they think "gym." Load a pattern. Squat, hinge, lunge, push, pull, carry. The weighted, more intense versions of the human movement patterns you built in Tier 1, now loaded to build tissue, tendon, and nervous-system capacity.

The point of this tier is simple: stress the movement patterns, and progress them every week, cycle, and program. That's it. Get a little stronger in a hip hinge. A little stronger in a squat pattern. A little stronger in a press, a pull, a carry, a rotation. Then use basic strength training principles — progressive overload, planned volume and intensity, cycled emphasis, real deloads — to keep getting more out of each session.

The tools are less important than the principle. A barbell is a great tool. So is a hex bar. So is a dumbbell, a kettlebell, a sandbag, a landmine, a safety bar, a chin-up bar, a farmer's handle. Different tools have different strengths — the barbell loads heaviest, the hex bar is friendlier on the spine for many athletes, the dumbbell and kettlebell force more stabilization, the landmine adds rotational and asymmetric options, the safety bar changes the load path. Good coaches pick the tool for the athlete and the training block, not the ideology.

What you're always doing:

  • Loading the patterns. The big six — squat, hinge, lunge, push, pull, carry — plus rotation and anti-rotation work around them.
  • Working both bilateral and unilateral. Bilateral loads heaviest and builds gross strength. Unilateral builds the stabilizers, corrects side-to-side asymmetries, and transfers better to sport. Fighters need both. Most programs pick one and skip the other.
  • Progressing week to week and block to block. Add a little load, add a rep, tighten the tempo, or add a set — pick the variable that fits the block. Don't chase a random "hard" workout every day.
  • Cycling the emphasis. Some blocks bias hypertrophy (6-12 reps). Some bias max strength (2-6 reps). Some bias power expression of what you already own. Rotate the emphasis across a training year.
  • Respecting recovery. Two to three lifting sessions a week is enough for most fighters. More than that and you're competing with your own skill training for recovery.

Fewer max singles for the sake of a max single. More real work in the 3-6 rep range where strength gets built. More work that leaves something in the tank for tomorrow's sparring session. That's the strength tier.

Tier 4: Power

Power is where we attack. Once the athlete has real movement literacy, a working engine, and a base of strength, we teach the strength to move fast.

This is where weightlifting variations, landmine lifts, kettlebell lifts, jumps, throws, sprints, and true high-intent work earn their spot. Not before. A power tier laid on top of a broken movement base or an unloaded strength base builds injuries, not fighters. But laid on top of the earlier tiers, it's where the fighter gets built — the fast hip snap, the explosive shot, the sharp punch, the burst out of the bottom.

Power is not "the strength exercises heavier." Power is rate of force development — how quickly the athlete can express the force he already owns. Different quality, different tools, different tempo.

What to train: medicine ball throws (rotational, overhead, chest pass), broad jumps, box jumps, kettlebell swings and snatches, hang cleans and jerks, landmine explosive variants, sled sprints, banded work, contrast pairs (heavy lift into explosive expression of the same pattern).

Every rep is maximum intent. You're not chasing burn. You're not chasing "hard." You're chasing maximum output on every rep. If speed drops, the set is over. If recovery between reps breaks down, the set is over. Rest more than feels productive. Do less than you think.

Tier 5: Competition

Tier 5 is preparing the athlete for the specific speed, pace, and demand of competition. Sport-specific circuits, fight simulations, taper protocols, energy-system peaking, weight-cut management, and — often the biggest one — backing off so the body can actually show up sharp on fight day.

Here's the truth most fighters don't want to hear: if you're cutting weight and competing, competition prep usually requires more rest, less load, and full recovery before the fight — not more hard sessions. The work is already in the bank. Competition prep is about sharpening the tool, not building a new one.

Competition is also the tier that overlaps hardest with real life. Weight cut, travel, media, sleep disruption, family stress, work stress. All of it stacks on the athlete in the final weeks. A smart competition plan accounts for it. A dumb one adds more sessions and calls it toughness.

What to train: fight-specific circuits, sport-specific power work at high intensity in short doses, taper protocols, weight management, active recovery, sleep and nutrition emphasis, mental preparation. Volume drops. Intensity stays high but is spaced out. Recovery becomes the priority.

How the pyramid actually gets programmed

The pyramid isn't optional, and the order matters — but the training week is always a mix, not a single tier. What shifts is the emphasis.

A typical off-camp week for a fighter with a solid base might have: one heavy strength session, one power session, two capacity sessions, and 15-20 minutes of movement work threaded through every warm-up. That's all five tiers, in one week, with the strength/power tiers as the emphasis.

Six weeks out from a fight, the same fighter's week shifts: two lighter strength sessions, one power session, one sport-specific capacity session, less general capacity, and more skill-integrated conditioning. Same tiers. Different mix.

Fight week: mostly Tier 1 (movement, priming, breathing), a light power priming session, no heavy lifting, no general capacity work, and full attention on Tier 5 — recovery, weight, mental readiness.

The pyramid is the vocabulary. Your weekly mix is the sentence. The mix adjusts every week based on the athlete's skill load, recovery, competition cycle, and life stress. Which brings us to the piece nobody talks about.

Energy Systems for Fighters: The Piece Everybody Gets Wrong

Fight conditioning is not "run more miles." I'll say that louder for the coaches in the back: fight conditioning is not endurance running.

A fight is a repeat-effort event with brief maximal outputs stacked on top of a working aerobic base. The physical demands look like this: alactic bursts (1-10 seconds of maximum-intensity output — a takedown, a scramble, a flurry) sitting on top of a moderately hard aerobic pace (jabs, footwork, controlled position) with brief windows of active recovery (clinches, resets, breaks).

That means a fighter's conditioning needs three systems working together:

1. Aerobic base. Big. Deep. Recovery-driven. Zone 2 work. This is the reason you can throw the third alactic burst after already throwing two of them. Without an aerobic base, your power dies after one hard round.

2. Alactic power and capacity. The ability to produce maximum output in short bursts, and the ability to produce those bursts again and again with short rest. This is where fighters live during exchanges.

3. Glycolytic (lactic) tolerance. Sparingly. This is the "puke on the mats" stuff. Necessary in small doses to prep for round-length work. Overused, it kills everything else. Most fighters do far too much of this and far too little of the two above.

What most programs do wrong: they either drown the fighter in long slow cardio (kills power), pile on glycolytic circuits (kills recovery and skill quality), or skip aerobic base entirely (kills round-to-round consistency).

What actually works: build the aerobic base in the off-season with two to three zone 2 sessions a week (30-60 min at conversational pace). Layer in alactic power intervals two days a week — short, hard, fully recovered. Save the glycolytic work for the final six to eight weeks of camp, and even then, sparingly.

Strength for Combat Athletes

Fighters need strength. Not powerlifting numbers. Not bodybuilder aesthetics. Combat-relevant strength — strength that transfers to hitting harder, taking harder shots, controlling positions, and holding shape under fatigue.

The six patterns that matter:

  • Squat. Back squat, front squat, safety bar squat, goblet squat. Pick the tool that fits the athlete and the block.
  • Hinge. Deadlift, RDL, single-leg RDL, kettlebell swing, good morning. Pick the tool — hex bar, conventional bar, dumbbell, kettlebell — and load the hinge.
  • Lunge. Split squat, reverse lunge, forward lunge, step-up, Bulgarian split squat. Unilateral leg strength lives here — stability, single-leg power, side-to-side symmetry.
  • Push. Landmine press, dumbbell press, single-arm press, bench, floor press, overhead press. Rotate horizontal and vertical, bilateral and unilateral.
  • Pull. Chin-up, weighted chin-up, single-arm row, bent row, cable pull. The trap and lat development that transfers to clinch, tie-up, and grappling frame.
  • Carry. Farmer, suitcase, front-rack, overhead. Grip, trunk stability, work capacity in one lift.

Around those six patterns, you also want dedicated rotation work (landmine rotations, cable chops, medicine ball throws) and anti-rotation / bracing work (ab wheel, deadbugs, hollow holds, direct neck work). Those aren't primary patterns — they're qualities you train alongside the big six, and they're where a lot of fighter-specific strength shows up.

The tool is a coach's choice, not a religion. A well-run barbell block builds real strength. A well-run hex bar block builds real strength. A well-run dumbbell/kettlebell/sandbag block builds real strength. Rotate the tools across the year to hit the pattern from different angles, load ranges, and stability demands.

How much? Two to three sessions a week during the strength emphasis. Once or twice a week during fight camp for maintenance. Full lifts, real loads, rep ranges that fit the block (usually 3-6 for max strength, 6-12 for hypertrophy blocks), real rest between sets. This isn't a burn workout — it's a nervous-system session.

Bilateral vs unilateral. Bilateral lifts (both sides working together) let you load heaviest and build gross max strength. Unilateral lifts (one side at a time) build the stabilizers, correct asymmetries, and transfer better to sport. Fighters need both. Bilateral for the base. Unilateral for the polish. Most programs pick one and skip the other.

One rule beats all the exercise arguments: progressive overload, applied honestly, across weeks and cycles. Add a little load, add a rep, tighten the tempo, add a set — pick the variable that fits the block. Then deload. Then push again. That's how strength gets built. The specific lift matters less than the fact that you're getting stronger in that lift week after week.

Power: How Fighters Get Fast, Not Just Strong

Power is where strength turns into speed. It's what separates the fighter who "looks strong in the gym" from the fighter who actually hits hard.

Rate of force development (RFD) — how fast an athlete can express force — is trainable and specific. You don't build RFD by grinding heavy singles. You build it with sub-maximal loads moved with maximum intent.

Tools of the trade:

  • Medicine ball throws. Rotational, overhead, chest pass, slam. This is the closest a fighter gets to real punch and shot mechanics with load. Non-negotiable.
  • Broad and box jumps. Vertical and horizontal explosive output. Cheap, brutal, transfer well.
  • Kettlebell swings. Hip extension power. Cheap, portable, easy to progress.
  • Hang cleans and jerks. Full-body triple extension. Advanced — needs coaching to be safe. If in doubt, med ball everything.
  • Sled sprints and pushes. Horizontal power. Wide open loading window.
  • Contrast training. Pairing a heavy lift with an explosive expression of the same pattern. Heavy hex bar deadlift into broad jump. Heavy split squat into split-squat jump. This is where the strength you built in Tier 3 turns into the speed you need in Tier 5.

Everything about power sessions is different from strength sessions. Every rep is maximum intent. Rest longer than feels productive. If speed drops, the session is over. If you're burning, you're doing glycolytic work by accident — stop.

Sport-Specific Section — MMA / Mixed Martial Arts

The mixed martial artist has the widest physical demand profile in combat sports. He needs the punching power of a boxer, the takedown and grind of a wrestler, the ground control and finish of a grappler, and enough capacity to do all of it across three to five rounds.

Emphasis by tier:

  • Movement: hips, spine, ankle mobility. Rotational availability. Grip and neck. Every joint has to work.
  • Capacity: big aerobic base (round-to-round recovery), strong alactic power (scrambles, exchanges, ground-and-pound bursts), moderate glycolytic work only in the last block of camp.
  • Strength: hex bar deadlift, safety bar split squat, landmine complex, chin-up, ab wheel, neck harness. Two lifts a week off-camp, one to two in-camp.
  • Power: rotational med ball is king. Sled sprints. Broad and box jumps. Contrast pairs on strength days.
  • Competition: fight-specific circuits four to eight weeks out. Round-length work with sport-mimicking movements. Taper hard in the final 10 days.

Sample MMA off-camp week — two S&C sessions plus two conditioning, with skill training the rest of the week:

Sport-Specific Section — Boxer

Boxing is a striking-only sport played in three-minute rounds with rotational power, footwork, and repeat-punch endurance as the dominant physical qualities. It looks simple from the outside. It isn't.

Emphasis by tier:

  • Movement: thoracic rotation, hip mobility, shoulder health (rear delt, external rotators, scapular control). Boxers wreck their shoulders — this tier is not optional.
  • Capacity: aerobic base for round-to-round recovery. Alactic power for punch volume in exchanges. Repeat-effort capacity across 4-12 rounds.
  • Strength: rotational and single-arm emphasis. Loaded carries. Trap and neck work. Legs strong but not bulky — you still have to move on your feet for twelve rounds.
  • Power: rotational med ball throws (the single most transferable lift for a boxer). Broad jumps. Sled sprints. Punching-specific complexes.
  • Competition: interval work at round length and pace. Bag rounds under fatigue. Taper into fight week.

Key differences from MMA: less low-back rotational demand (no takedowns), more upper-body rotational and repeat-punch capacity, more emphasis on foot and ankle strength (you're on your feet the whole fight). Grip is less critical than for grapplers, but hand and wrist conditioning is essential.

 

THE PHYSICAL BOXER

Sport-Specific Section — Wrestler

Wrestling is the most physically demanding combat sport in the world. Six-minute matches at maximum output, back-to-back matches in a tournament, and a physical grinding demand that no other sport comes close to.

Emphasis by tier:

  • Movement: hips, T-spine, neck. Wrestlers need shoulders that can post, brace, and drive. Knees that can shoot. Backs that can grind.
  • Capacity: massive aerobic base. Massive repeat-effort capacity. Wrestlers need to grind through six minutes of maximum output and then do it again forty minutes later.
  • Strength: the wrestler's tier. Hex bar pull. Safety bar squat. Chin-up. Heavy carries. Isometric holds. Legendary wrestlers like Aleksandr Karelin lifted heavy year-round and it was central to his conditioning.
  • Power: takedown-specific med ball and sled work. Broad jumps. Explosive shots.
  • Competition: match-length grind circuits. Tournament simulations. Weight management (see how fighters cut weight).

Wrestler-specific note: grip and neck are non-negotiable. So is the ability to grind under a heavy load without shutting down mentally. Karelin's training routine is worth studying — he built a legend on max strength combined with brutal repeat-effort circuits. That's the model.

 

THE PHYSICAL WRESTLER

Sport-Specific Section — Grappler (BJJ / Submission Grappling)

Grappling is a sustained-isometric, grip-dominant, pattern-repetition sport. Matches range from six minutes (competition) to forty-plus minutes (open mat rolling). The physical qualities that matter are different from any other combat sport.

Emphasis by tier:

  • Movement: hips, spine, neck. Grapplers need extreme hip mobility (guard play), spinal segmental control, and neck strength (posture and defense). Big-toe and foot mobility matters too — you're on your feet, on your toes, and pushing off the mat constantly.
  • Capacity: aerobic base is critical (long roll survival). Repeat-effort capacity for scrambles. Less alactic power emphasis than a striker, more isometric endurance.
  • Strength: grip, grip, and more grip. Chin-up. Farmer carry with thick handles. Isometric holds. Rotational and anti-rotation core. Neck.
  • Power: less critical than for strikers or wrestlers, but not zero. Explosive hip drive for sweeps and passes. Broad jumps still matter.
  • Competition: match simulation. Grip-specific fatigue circuits. Position-specific isometric work.

Grappler-specific note: grip endurance is the physical quality that separates good grapplers from great ones under fatigue. If your grip dies in round three, your submissions die with it. The 40+ Combat Athlete

Everything above still applies at 40+. What changes is the recovery window, the injury history, and the load management.

Older combat athletes need more warm-up, more mobility, longer recovery between hard sessions, and smarter load management. They cannot handle the same weekly volume as a 22-year-old. They shouldn't try. But they can absolutely still get stronger, faster, and more capable if the program is built for the reality of an aging body.

What changes at 40+:

  • Movement tier gets bigger. More warm-up, more mobility, more tissue prep. Not less training — better-prepped training.
  • Recovery gets prioritized. Sleep, nutrition, active recovery, tissue work. This isn't optional.
  • Loads get smarter. Still heavy. Still hard. But biased toward exercises that don't wreck the joints — hex bar over conventional pull, safety bar over back squat, landmine over bench press.
  • Sessions get separated. Fewer combined sessions. More time between hard efforts. Two lifts a week, real conditioning, plenty of skill work in between.

Assessments: A Starting Point, Not a Template

Before we get to weekly programming, a note on assessments.

Everybody wants a checklist of tests: "here are the ten movements every fighter should be able to do, here's the score sheet, here's what to work on." I understand the appeal. It's also the wrong first move if I don't know the athlete in front of me.

Assessments are useful when they're used to answer a specific question, at a specific moment, for a specific athlete. They're a starting point for a conversation about how to program — not a template applied to everybody the same way. A test that's essential for a 22-year-old amateur MMA fighter with a bad back is often useless for a 45-year-old lifetime lifter coming back from a shoulder surgery. A test that reveals a mobility restriction in one athlete reveals nothing about the athlete who already owns that range but can't stabilize it.

So instead of publishing a scorecard, here's the frame we actually use:

  • Assess the patterns before you load them. Can the athlete hinge, squat, push, pull, carry, rotate, and brace under load without falling apart? If not, that's tier 1 work before it's tier 3 work.
  • Assess the joints that get worked hardest in the sport. For a striker, that's shoulder, thoracic spine, hip, ankle, and neck. For a grappler, hip, spine, neck, and grip. For a wrestler, all of it, plus the ability to hold a bad position without shutting down.
  • Assess the aerobic base. A basic heart-rate recovery test, a fixed-work zone-2 output, or a nasal-only breathing test at conversational pace tells you a lot in five minutes.
  • Assess the fighter's history. Injuries, surgeries, sleep, life stressors, training age, and the sport they've actually done — all of it matters more than a movement screen score.
  • Assess honestly and re-assess often. The point isn't a one-time snapshot. The point is knowing whether what you're doing is working, and adjusting when it isn't.

Good assessment is coaching. If you're programming your own S&C, the honest read of your own weekly performance — sleep, output, recovery, mood — is the most valuable assessment you have. Keep notes. Look at the trend line. Adjust.

Programming Principles: Weekly Load in the Real World

The single most common mistake I see: too much hard training, too close together, with no thought about how it stacks against skill work, life stress, or recovery. The result is a fighter who's chronically drained, technically sloppy, and getting hurt more than he should.

The fix isn't a rigid weekly template. The fix is weekly load control.

Life stacks on top of training

Every athlete lives inside a real life. Work stress, family stress, travel, poor sleep, a rough week with the kids, a business deadline, an injury flare — all of it adds to the athlete's total load before he ever walks into the gym. Skill training adds to it. Sparring adds to it. Then S&C sits on top of the whole stack.

If you program every week the same, ignoring the life stressors underneath, you're guaranteed to overreach on the bad weeks and underload on the good ones. Either the athlete breaks or he never realizes his potential — sometimes both.

At PHYSICAL we call the trap of ignoring life-load and grinding through it anyway the Grind Trap. It's the belief that more work is always the answer, that toughness means never backing off, that a bad week deserves a harder session. It's how good athletes turn into hurt athletes. It's how motivated athletes turn into burned-out athletes.

The way out is weekly load control: read the athlete first, then set the load. Adjust the mix of tiers, the intensity, and the volume based on what the athlete showed up with that week — not what the template said.

The framework

Off-camp (8+ weeks before a fight or major competition):

  • 2-3 S&C sessions per week (some combination of strength, power, and capacity — the mix shifts week to week)
  • 2-3 conditioning sessions per week (mix of zone 2 aerobic and alactic power)
  • 3-4 skill sessions per week
  • 15-20 minutes of Tier 1 movement work threaded through every warm-up
  • 1 full day off, 1 active recovery day

Off-camp is where the base gets built and the mix gets varied. Some weeks emphasize strength. Some weeks emphasize capacity. Some weeks emphasize power. The point is variety of stimulus over a training block — not a single tier hammered for weeks on end.

In-camp (final 8 weeks):

  • 1-2 S&C sessions per week (maintenance strength + one power emphasis)
  • Sport-specific conditioning replaces most general conditioning
  • Skill volume increases (sparring, drilling, situational)
  • Recovery becomes non-negotiable

In-camp narrows the mix. Emphasis on Tiers 4-5. Strength maintained but not built. Aerobic base maintained but not built. Everything sharpens toward the fight.

Fight week / taper:

  • No hard sessions in the final 5-7 days
  • Light skill work, light movement, light neural priming
  • Sleep, food, hydration
  • Mental preparation

The universal rules

Rule 1: Read the week before you set the load. Bad sleep for four nights in a row? Cut volume by a third. Family in town, big work deadline, travel? Drop the second hard session. Feel like a truck? Add a power session. The template is a starting point. The athlete is the truth.

Rule 2: Skills pay the bills. If you can't recover from your S&C session in time to hit your next skill session at 100%, the S&C session was too hard. S&C is a support role. The moment S&C compromises skill quality, S&C loses.

Rule 3: Deload every 3-4 weeks. Cut volume by 40-60% for a week. Keep intensity where it is. The deload is what lets you keep pushing across a 12-16 week block without breaking down. Non-negotiable.

Rule 4: The Grind Trap is real. More work is not always the answer. Sometimes the answer is less work, more sleep, and a walk. Learn to spot when you're grinding out of ego versus grinding out of purpose. Adjust accordingly.

Frequently Asked Questions

How is combat sports strength and conditioning different from regular strength training?

Regular strength training is built around the demands of a sport that only involves lifting weights or, at most, running. Combat sports S&C has to complement a fighter who's already getting beat up three to six days a week in skills training. That means the S&C program has to build up what skill work breaks down — not compete with skill work for recovery. Fewer max singles. More unilateral work. More rotational work. Loads and volumes that leave enough in the tank to spar the next day.

How many days a week should a fighter lift weights?

Off-camp, two to three lifting sessions per week is the sweet spot for most fighters. That's enough to build real strength without competing with skill training for recovery. During fight camp, drop to one to two maintenance sessions per week — the goal in-camp is to keep the strength you built, not build more.

Should combat athletes do long-distance running?

Some, in the right dose, at the right time of year. Zone 2 aerobic work (30-60 minutes at conversational pace) two to three times a week builds the aerobic base that supports everything else — round-to-round recovery, alactic burst repeatability, general capacity. Long slow distance done wrong kills power and steals recovery. Done right — moderate volume, moderate intensity, off-camp — it's foundational.

What's the single best strength exercise for MMA?

The honest answer is that the pattern matters more than the lift — and the pattern is loaded hip hinging. That's what builds the posterior chain, the grip, the trunk, and the pulling strength that transfers to takedowns, clinch work, sprawls, and getting up off the mat. The hex bar is one great option — it loads the pattern heavy while being friendlier on the spine for many athletes. The conventional deadlift, in the right hands with the right coaching, is another great option. Pick the tool that fits the athlete in front of you, load it progressively across weeks and cycles, and you'll get the same result.

Can I do S&C the same day as skills training?

Yes, if you sequence it right. Put S&C after skill work if the skill is the priority for the day (technique, sparring, drilling). Put S&C before skill work if the skill is a lighter session and the S&C is the day's main event. Separate S&C from skills by at least three to four hours if you can. Never lift heavy in the two hours before hard sparring.

How do I train S&C in fight camp?

Cut S&C volume in half. Keep the intensity. Shift emphasis to power (Tier 4) and fight-specific circuits (Tier 5). Drop most general aerobic work — you'll get plenty of aerobic stimulus from sparring and skill volume. Keep one to two heavy lifting sessions a week for strength maintenance. Add one to two power sessions (med ball, sled, jumps). Add one to two sport-specific circuit sessions in the final six to eight weeks. Taper hard the last 7-10 days.

What if I'm over 40?

Everything in the framework still applies. What changes is the volume, the recovery window, and the exercise selection. Older combat athletes need more warm-up, more mobility work, and longer recovery between hard sessions. Bias exercise selection toward joint-friendly options — hex bar over conventional deadlift, safety bar over back squat, landmine over bench press. Two lifts a week is often better than three at 40+. Sleep and nutrition become non-negotiable.

Do I need a gym, or can I do this at home?

Both. The full pyramid framework is best expressed with a real gym. But a lot of the framework transfers to a garage setup or a bodyweight-only program if that's what you have. Kettlebells alone can cover most of the strength and power work. Bodyweight can cover the movement tier and much of the capacity tier. Add a sandbag and a medicine ball and you have almost everything you need. What you can't do at home is heavy loaded work at real strength percentages — for that, you eventually need a gym.
